Getting hill training right, step by step

Hill training is one of the workouts runners dread most, and yet one of the most effective. Putting regular hill intervals into your programme develops muscular strength, improves running economy and boosts your cardiovascular capacity, all in a single type of workout. Whatever you are preparing for on road or trail, climbs are a particularly complete tool for progress. You do have to know how to use them, with what structure and how often.

Why put hill training into your preparation

Strength work and overall performance

Hills are often compared to a natural gym for runners. The image is accurate: running uphill asks a great deal of the quadriceps, calves, glutes and all the stabilising muscles, with a targeted strengthening effect that few other workouts can reproduce in conditions this specific to running.

Beyond the strength work, hill workouts act on several levers at once. They make your stride more dynamic and better propelled, they develop the power you use over 5 km, 10 km, a half marathon or a marathon, and they help you improve in trail running by preparing the body for long climbs and accumulated elevation. For trail runners in particular, uphill work is essential for developing climbing speed and coping better with mountain races.

Another advantage coaches often mention: hills let you work at high intensity with different mechanical demands from those you meet on the flat. Horizontal speed is reduced, which changes the impact forces with every stride. That does not mean the workout is easy, quite the opposite, but that the demands are distributed differently. Descents, taken gradually, build eccentric strength, which is useful for preventing injury in trail running.

Choosing the right hill before you start

Picking the ideal gradient

Before talking about workouts, you have to choose the right ground. A gradient between 4 and 6% is generally considered ideal for quality work. Below 5% the effect of the hill is a little too weak to be a real muscular stimulus. Above it, the difficulty rises but technique can suffer if the runner is not sufficiently prepared.

To estimate the gradient of a climb, divide the elevation gain by the distance covered, using the GPS or altitude data available on most connected watches. A straight stretch of about 150 metres at a steady gradient makes good working ground, particularly for short power workouts.

Using a treadmill as an alternative

If you have no natural hill available, a treadmill with an incline function is a valid alternative for simulating uphill training conditions, and it is particularly useful in winter or in a flat urban area.

The 3 types of hill workout to master

There are three hill formats worth knowing: short hills for power, long hills for strength endurance and threshold, and rolling fartlek for taking the terrain in more naturally. Each answers a precise objective and can be adapted to the runner’s level.

Workout 1: short hills for power and VO2max speed

Short hills are repetitions of explosive efforts of 15 to 45 seconds on a moderate to steep gradient. The aim is to recruit the fast muscle fibres, improve power and work close to VO2max speed. This kind of workout particularly suits road runners looking to gain speed over distances from 5 km to the marathon.

The classic structure for an intermediate runner looks like this: at least 20 minutes of progressive warm-up, then blocks of 20 seconds hard uphill for 40 seconds of recovery jogging back down, 30 seconds for 1 minute, 45 seconds for 1 minute 30, repeated two or three times. Finish with 10 minutes of cool-down. The recovery should be roughly twice as long as the effort so the quality stays constant across every repetition.

For beginners, it is best to start with climbs of 20 to 30 seconds on a gentle gradient, with few repetitions, and to increase the volume gradually over the weeks.

Workout 2: long hills for strength endurance and threshold

Long hills target sustained but controlled intensity, around 80 to 85% of maximum heart rate. The repetitions last from 2 to 8 minutes depending on level and objective. Trail runners preparing for a race are particularly fond of this format, because it reproduces the conditions of long climbs in competition.

A typical workout for an experienced runner in trail preparation might look like this: 20 minutes of warm-up minimum, then 4 to 6 repetitions of 7 minutes climbing at a steady pace, jogging back down to recover between each effort. The intensity has to stay controlled across all the repetitions: if your heart rate runs away on the second climb, that is a sign the pace or the gradient is too high.

This kind of workout develops strength endurance, improves your ability to sustain a prolonged effort uphill and durably strengthens the muscles used over long distances.

Workout 3: rolling fartlek, for a natural integration

Rolling fartlek is a less structured approach, but just as effective for making progress. It means bringing hilly sections into an easy run or a long run, accelerating naturally on the climbs without trying to hold a precise intensity. The format suits beginners who want to get into hill work as well as experienced runners who want to vary the stimulus without adding to the recovery cost.

Unlike structured intervals, rolling fartlek needs no stopwatch and no calibrated gradient. You simply choose a route with some relief and play with the climbs according to the shape you are in. The approach encourages gradual, natural strengthening while preparing the body to handle frequent changes of rhythm, a key skill in trail running.

Climbing technique

The quality of an uphill effort depends as much on technique as on fitness. Going up, it is best to shorten your stride while keeping the cadence high, push the hips forward and keep the torso relatively upright rather than folding at the waist. The arms play an active part in propulsion: use them dynamically, with relaxed shoulders and your eyes on the top. You land on the forefoot or midfoot, without letting the heel touch the ground on significant gradients.

Descending technique

Going down, during the recovery phases between repetitions, the aim is to jog in a relaxed way while staying in control of your speed. A soft landing under your centre of gravity, a high chest and a slightly longer stride let you recover effectively without accumulating extra fatigue.

Do and don’t

Do

Always precede the workout with at least 20 minutes of progressive warm-up, with running drills at the end (high knees, heel flicks, running on your toes). Respect the recovery times between repetitions so the quality of the effort holds.

Finish every workout with 5 to 10 minutes of very slow running to help recovery, and build up volume and intensity gradually, week by week.

Don’t

Set off too fast on the first repetitions and fall apart on the rest. Choose too steep a gradient from the start, at the risk of degrading your technique and increasing the risk of injury.

Stack hill workouts too close together: one dedicated workout a week during a targeted period is a good reference, and if you are seriously sore, two or three days of recovery or cross-training (cycling, swimming) are needed.

Skip the warm-up or the cool-down because you are short of time.

How many hill workouts can you do in a week?

Hill training is muscularly demanding and needs serious recovery. During a targeted preparation period, one hill workout a week is a maximum for most runners. Avoid going beyond two or three workouts a month at the start, while your body adapts. Rolling fartlek, which is less intense, can be brought into long runs more regularly without adding to the recovery cost.

Does hill training suit beginners?

Yes, provided you start with short efforts (20 to 30 seconds), on a moderate gradient and with few repetitions. The classic beginner’s mistake is trying to go too fast too soon. Progression has to be gradual: increase the number of repetitions first, before increasing the duration or the intensity. If you get muscle pain or cramping during the workout, stop it immediately and finish gently rather than pushing through.
