Joint mobility: what are we actually talking about?
Joint mobility is a joint’s capacity to move freely through its whole range of motion, without pain or discomfort. It depends on several factors together: the structure of the joint itself, the elasticity of the muscles and tendons, the quality of the surrounding tissue (capsule, ligaments) and neuromuscular control.
Active and passive mobility
It helps to distinguish two forms of mobility. Passive mobility is the range you get when an outside force moves the limb (a partner, body weight). Active mobility is the range you control through your own muscular contraction. For an athlete, the second form is what really counts: a runner can be supple in a static stretch and still lack control in the extreme positions, which increases the risk of injury and limits how efficiently they move.
Mobility and flexibility: two complementary ideas
Joint mobility should not be confused with flexibility either. Flexibility refers mainly to how far muscles and soft tissue can stretch. Mobility covers the ability to move actively through that range with control. An athlete can have both qualities or only one, which is why it pays to work on them together.
Why mobility transforms your stride
In running, every stride is the result of a kinetic chain that starts at the ankle, goes up to the hip and involves the spine. If one link in that chain lacks range, the body compensates elsewhere. Those compensations are not harmless: they increase the demands on the knees, the lower back or the tendons, and eventually cause tendinitis, chronic pain or sprains.
Good joint range, on the other hand, lets you optimise how you move. The stride becomes smoother, ground contact more effective, and the energy spent on each step falls. That is running economy: at the same speed, you use less energy. Over a long trail race or a triathlon, that advantage accumulates kilometre after kilometre.
Mobility also plays a part in your posture in motion. A rigid thoracic spine, for instance, prevents the natural rotation of the torso while running, which overloads the lower back and disturbs your overall balance. Working on thoracic range therefore also protects your back and improves your technique, without changing your shoes or your training plan.
The three priority areas for endurance runners
Not every joint faces the same demands in running. Three areas account for most of the limitations seen in endurance athletes.
The hips
The hips are often the most neglected area. They play a central part in propulsion, in the length of your stride and in pelvic stability. Reduced hip mobility forces the trunk to compensate, which tires the back muscles and disturbs your overall alignment. Working on internal and external rotation, along with hip extension, is therefore the priority.
The ankles
The ankles determine the quality of your ground contact. Limited dorsiflexion (the ability to bring the toes towards the shin) disturbs the landing on every stride, overloads the knees and can even carry all the way up to the hips. On varied ground, as in trail running, a mobile ankle adapts better to irregularities and reduces the risk of a sprain.
The thoracic spine
The thoracic spine is the third key area. Rotation and extension through the middle of the back allow a natural arm swing, fuller breathing and better absorption of the impact. When the thoracic spine is stiff, the lumbar region compensates, with the pain that implies over the long term.

The 10-minute routine to start today
This routine targets the three priority areas identified above. You can do it in the morning, before an outing or as part of your cool-down. Ideally you do it daily, or at minimum four or five times a week. Every exercise is done slowly, with deep breathing, and never forced into pain.

Beginners should start with moderate ranges and build up week by week. More advanced athletes can work at the end of the range, holding the positions longer or adding light resistance.
One practical point: if you are short of time, concentrate on the lunge with rotation and the ankle mobilisation. Those two give an endurance runner the best benefit for the time spent.
How to fit mobility into your training
Joint mobility is not a discipline of its own that you have to squeeze in on top of everything else. It fits naturally into different moments of your training week.
Before a workout, five to ten minutes of dynamic mobility (hip circles, lunges, deep squats) prepares the joints and muscles for the effort. It is a more effective warm-up than slow jogging alone, because it activates your active mobility in the ranges you are about to use.
After the effort, controlled mobility work and gentle stretching help recovery and maintain the range you have gained. It is also a good moment to notice the areas of tension that built up during the outing.
Outside your workouts, two or three dedicated sessions a week let you make progress on the limiting areas. Those sessions do not have to be long: ten to fifteen minutes is enough if they are regular and well targeted.
One important point: progress in joint mobility is gradual. It is measured over several weeks, not a few days. Filming your starting positions and comparing them a month later is a simple way of seeing the progress, exactly as you follow your heart rate data or your times.
